This is a beginner-friendly progression with rest days around Days 6, 13, 20, and 27. If you are a beginner, take 10 seconds off every target. If you are advanced, add 30.

Plank form cheat sheet

  • Elbows under your shoulders, forearms parallel.
  • Hips in line with shoulders. No piking, no sagging.
  • Neck neutral, eyes about 12 inches in front of your hands.
  • Squeeze your glutes and quads. Breathe slowly through your nose.
  • The set is over the second your form breaks. Restart the clock next time.

What to do after Day 30

  • Maintenance: 2 or 3 plank holds a week at your Day 30 time.

Frequently asked questions

How long should I plank on Day 1?

Most 30-day plank programs start around 10 to 20 seconds. If that feels easy, hold for 30. Day 1 is about learning the form, not hitting a number.

What does the 30-day plank challenge schedule look like?

Holds usually go up by 5 to 10 seconds a day, with a rest day every 6 or 7 days. You start at about 20 seconds on Day 1 and work up to 4 or 5 minutes by Day 30. The full schedule is in the table below.

Should I do the plank in one set or break it up?

If you are a beginner, breaking a long hold into 2 or 3 sets with 15 to 20 second rests is fine, just hit the total target time. Once you can hold steady for 60 seconds, start working toward unbroken holds.

What happens if I miss a day?

This tracker runs in forgiving mode by default, so a missed day will not reset your progress. Just pick up the next day where you left off. If you want a strict "miss a day, start over" version, the Reset75 app has that too.

What results can I expect after 30 days of planking?

Most people end up with a stronger core, better posture, less low-back tension, and a plank time that is 5 to 10 times longer than Day 1. Visible ab definition is more about diet and body fat than plank time.

Is a 5-minute plank realistic by Day 30?

For most beginners, no, and that is fine. A 2 to 3 minute clean plank by Day 30 is a more honest goal. Form beats duration: a sloppy 5-minute plank is worse than a sharp 2-minute one.

Can I do this challenge if I have a bad back?

Check with a doctor or physio first. A lot of people with low-back issues actually feel better after a plank program because it stabilizes the core, but only when the form is right. Stop immediately if you feel sharp pain in your lower back.
