- Hold your plank for the day Start at 15 seconds on Day 1 and add 5 seconds each working day, which lands you at 2:05 on Day 30. Break it into two holds if you need to. Elbows under shoulders, ribs down, glutes squeezed, hips level.
- 2 minutes of hip flexor and lower-back release After the circuit, run through a child's pose, a cobra or press-up, and a kneeling hip flexor stretch. Ab work shortens the hip flexors and loads the lower back, so this is the bit that keeps the month from turning into a back-ache challenge.

What is the 30 day abs challenge?
The 30 day abs challenge is a short daily core circuit that climbs in volume across a month. It spread through printable Pinterest calendars and fitness blogs because the format is easy to follow: one page, one number per day, no gym required.
This version uses four movements: crunches, lying leg raises, bicycle crunches, and a plank hold. Day 1 is 20 total reps plus a 15-second plank. Day 30 is 130 reps plus a 2:05 plank. A rest day lands every 4th day, so the month runs 23 working days and 7 rest days, and a session takes 3 to 12 minutes.
It works if you are rebuilding a workout habit after time off, or if you sit at a desk all day and your midsection has gone quiet. Nothing to buy, and you can run it on the floor beside the bed. Skip it, or get clearance from a clinician first, if you have an acute lower-back injury, are pregnant or early postpartum, have diastasis recti, or have any hernia.
Set one expectation before Day 1. This builds core strength and endurance. It does not guarantee a visible six-pack.

The rule is simple enough to rebuild from memory: start at 20 core reps and a 15-second plank, add 5 reps and 5 seconds on every working day, and rest every 4th day. Split each day's rep total evenly across crunches, lying leg raises, and bicycle crunches (Day 1 is roughly 7 + 7 + 6, Day 30 is roughly 45 + 45 + 40).

How to use this tracker

What 30 days of ab work actually changes
After a month, expect a stronger trunk, better posture, and fewer lower-back complaints from a day at the desk. Those are endurance and control adaptations, which is why they show up so fast.
What does not happen is spot reduction. Crunches tone the abs, but they have no say in where your body sheds fat. Definition comes from a calorie deficit held long enough to matter, with enough protein and sleep to keep the muscle you already have. The rest day every 4th day is in the plan for a reason. Abs handle frequent work, but they still repair on the days off, and skipping recovery is how the plank quietly turns into a lower-back exercise. On Day 31, pick one: add load to the crunches, hold the Day 30 numbers as a floor you do not drop below, or roll the habit into a longer multi-task challenge.

How many days a week should I train abs in a 30 day abs challenge?
Five to six. This plan runs a short core circuit with a rest day every 4th day (days 4, 8, 12, 16, 20, 24, and 28), so the month lands on 23 working days and 7 rest days. Abs are stabilizer muscles and handle frequent work better than legs do, but they still repair on the days you leave them alone.
Will I get a six-pack in 30 days?
Almost certainly not, and no ab challenge can honestly promise one. Whether abs show is a body-fat question, not a rep-count question. Thirty days of steady core work will give you a stronger midsection and better posture, and most people feel it under every other lift. Whether that core is visible depends on what is sitting on top of it.
Can ab exercises burn belly fat?
No. Spot reduction is a myth, and training a muscle does not remove the fat sitting over it. Crunches strengthen the abs underneath, but they get no say in where your body pulls fat from. That comes from a calorie deficit held long enough to matter, and it comes off in whatever order your genetics decide. Pair this challenge with a calorie deficit if visible definition is the goal.
How long does each day take?
Roughly 3 minutes on Day 1 and about 12 minutes by Day 30, including the plank hold and the short rests between exercises. That is the whole point of the ramp. It starts small enough that "I do not have time" never becomes a reason to skip.
What if I miss a day, do I have to restart?

Do I need any equipment?
No. Every exercise in the plan (crunches, lying leg raises, bicycle crunches, and the plank) is bodyweight. A mat makes the floor work kinder on your spine. If you want more load in the back half, hold a light dumbbell or a plate on your chest during the crunches.
My lower back hurts during ab work. What am I doing wrong?
Usually one of two things. Either the lower back arches off the floor during leg raises, or the hips sag during the plank. Both hand the work to your spine instead of your abs. Press your lower back flat before each rep and lower your legs only as far as you can keep it there, bending your knees if that helps. In the plank, squeeze your glutes and tuck your ribs down. If it keeps hurting, stop and get it looked at.
Should I do cardio too?
